I spent couple years thinking my phone problem was a willpower problem. Every fix I tried assumed the same thing: that in the moment I open Instagram, some part of me is making a decision I could talk myself out of.
That's just not what happens. I don't decide to open it. I unlock the phone to check the time and I'm already three reels deep.
The thing that actually worked was giving up on motivation entirely and attacking the two-second window instead. I set it up so that opening a distracting app means pressing and holding my finger on the screen for two full minutes before it opens. No skipping, no snoozing.
Two minutes is nothing when you plan it. It's unbearable when you're standing in a queue reaching for a dopamine hit. Most of the time I quit the hold halfway through and go do something else — not because I'm disciplined, but because staring at a countdown is more boring than the thing I was avoiding.
The general principle, which I think applies well beyond phones: don't try to want it less, make it cost more. The cost doesn't even have to be big, just bigger than the impulse.
(Full disclosure since it'll come up: I ended up building this as an app because nothing existing worked this way. Not linking it - happy to say more if anyone asks, but the mechanism matters more than the tool.)
